What Makes This Session Effective

Every snatch today starts from a dead stop above the knee. That’s the point. Pulling from the low hang strips out the run-up you get off the floor, so the only thing moving the bar is how hard your legs finish. The 55 percent complex is where you find that out cheaply, before the 75 to 85 percent sets ask the same question with real weight on the bar.

Then the work moves overhead. Snatch push press into an overhead squat tests whether you can hold a locked-out position you didn’t get to set up slowly. The paused front squats close it out by asking your torso to stay rigid for two full seconds at the bottom, which is exactly as long as it needs to be to stop being comfortable.

Movement Glossary

Snatch — A barbell is lifted from the floor to overhead in one continuous movement. The hips extend explosively and the lifter drops into a full overhead squat to receive it. Keep the bar close to the body on the way up — if it drifts forward, the lift gets exponentially harder.

Overhead Squat (OHS) — Barbell locked overhead in a wide snatch grip, full squat depth. Tests shoulder mobility, hip mobility, and body awareness at the same time. Used in snatch prep to reinforce the catch position.


FAQs

Q: What does “low hang” actually mean?

A: The bar starts just below the knee and stays there — no touch-and-go off the floor, no rebound. You set your back angle, hold it, and pull from a dead stop. It’s harder than it sounds, which is why it’s programmed at 55 percent before it’s programmed at 85.

Q: Can I drop in just for the Weightlifting Track?

Q: Why hold the front squat for two seconds at the bottom?

A: Because a bounce hides a weak position and a pause exposes it. Two seconds is long enough that your elbows start to drop and your chest wants to fold, and holding both where they belong is the whole exercise. Keep the pause even if it means dropping the load.

Q: I don’t know my snatch max. What do I use for 55 percent?

A: Tell your coach at the start of class and they’ll give you a number to work from. Use the empty-bar prep to calibrate — if the positions hold on the bar-only complex, you’re ready to add a little. Erring light on a low hang day costs you nothing.
