Weightlifting Track: Snatch Singles, Snatch Balance and Paused Front Squats
Wednesday, September 16, 2026 | CrossFit MYO, San Jose CA
What Makes This Session Effective
Every piece of this session trains the same moment: the split second where you stop pulling the bar up and start pulling yourself under it. Pairing a muscle snatch with a full snatch at 55% shows you whether your pull really finishes, because the muscle rep won’t let you drop early and hide it.
Heavy snatch singles come next, then snatch balances built to 100% and beyond. Once you’ve stood up with that much weight overhead, a 90% snatch stops feeling like a coin flip. Paused front squats close it out, and the two-second hold takes away the bounce so your legs have to stand up from a dead stop.
The Protocol
| Movement | Sets & Reps | Target Load | Focus |
|---|---|---|---|
| Muscle snatch + snatch | 4 sets | 55%+ 1RM | Finish tall and turn the elbows over without re-bending the knees on the muscle rep |
| Snatch | 3×1 | Build to 85–95% 1RM | Stay over the bar past the knees, then pull yourself under fast |
| Snatch balance | 3×1 | Build to 100%+ | The bar only rises a few inches; the speed comes from moving your body down |
| Front Pause Squat | 4×1 | 80–90% 1RM | Elbows stay high through the full two-second hold, then stand with no rebound |

Movement Glossary
Muscle snatch — A snatch with no drop under the bar. You pull from the floor, finish tall, and turn the bar over into locked arms without re-bending your knees. Keep the elbows high and the bar close to your face as it passes, because that turnover is exactly what the full snatch needs.
Snatch — The barbell goes from the floor to overhead in one movement and is received in a full overhead squat. Stay over the bar until it clears your knees, finish the hips, then pull yourself down under it. At 85–95%, how fast you get under matters more than how high the bar goes.
Snatch balance — The bar starts on your back in a snatch grip. You dip, drive it up a few inches, and drop fast into a full overhead squat with locked arms. You’re moving your body down, not pushing the weight up, so a press-out at the bottom means the load got ahead of you.
Front pause squat — A front squat held for two seconds at the bottom before you stand. The pause kills the stretch reflex, so strength moves the weight instead of rebound. Keep your elbows up during the hold; when they drop, your chest follows and the bar rolls forward.
FAQs
Q: How should I build to 85–95% on the snatch singles?
A: Use the three singles to climb, not to test. Something like 85%, then 90%, then 95% only if the 90% was fast and landed where you wanted it. If 90% was a grinder or you had to chase it forward, repeat it. A clean 90% is better practice than a missed 95%.
Q: What does 100%+ mean on the snatch balance?
A: Snatch balance percentages are normally taken from your best snatch, so 100% is your snatch max sitting on your back. You don’t have to pull it from the floor, which is why many lifters can go past it. Stop adding weight when the bar starts landing forward or you have to press out of the bottom.
Q: Why only 55% on the muscle snatch and snatch?
A: Because the muscle rep is the limiter. Most lifters can muscle snatch well under their full snatch, so a load that feels light on the full rep is honest work on the muscle rep. The plus sign means you can add weight across the four sets, as long as you never have to re-bend your knees to save the muscle snatch.
