Weightlifting Track: Snatch Focus Day — Building Speed and Squat Strength
Wednesday, September 30, 2026 | CrossFit MYO, San Jose CA
What Makes This Session Effective
This session targets your snatch pull mechanics and back squat stability under load. The hang muscle snatch work forces you to stay tight through the midsection while moving the bar fast. You’ll pair power and hang variations to reinforce a consistent catch position. The squat volume builds the leg drive you need to hold heavy snatches overhead. Expect to feel your hips and core working overtime by the final set.
The Protocol
| Movement | Sets & Reps | Target Load | Focus |

| Snatch pulls | 4×4 | 70-80% 1RM | Finish the pull with full hip extension and a vertical torso |

Movement Glossary
Hang muscle snatch — The bar starts at the hang position (just above the knees). You pull it explosively overhead in one motion without dropping underneath, catching in a full squat, then standing up. The key is to keep the bar close and your torso upright as you extend your hips and knees.
Power Snatch + hang snatch — A complex where you first catch the bar in a power position (partial squat, thighs above parallel), then drop into a full squat snatch from the hang. This trains you to adjust your depth under the bar quickly. Focus on a smooth transition between the two catches without pausing.
Snatch pulls — A pulling movement that mimics the first and second pulls of the snatch but stops just below the bar at the top of the extension. You do not catch the bar. This builds strength and speed in the pull phase. Keep your shoulders over the bar as you drive up.
Back Squats — A barbell squat where the load rests across your upper back. You descend by pushing your hips back and bending your knees, then drive up through your heels to stand. The coaching cue here is to prevent your knees from caving inward as you squat.
FAQs
Q: How should I approach the intensity on the snatch complexes when I’m fatigued from earlier sets?
A: Drop the load to stay within the 65–70% range rather than grinding through reps with poor form. The goal is speed and positioning, not max effort.
Q: What’s the main difference between a hang muscle snatch and a hang snatch?
A: In the hang muscle snatch, you do not drop into a squat to catch the bar—you catch it in a more upright position and stand immediately. The hang snatch allows you to drop into a full squat to receive the bar.
Q: Should I prioritize completing all the back squat volume even if my snatch work leaves me tight?
A: Yes, but drop the final set to a lighter load if your form breaks down. The 3×6 is the priority; the 1×6+ is a bonus if you have it.
Q: How do I know if I’m using the right weight on the snatch pulls?
A: The bar should move fast and smooth through the pull with no hitching. If you’re grinding or the bar drifts forward, the weight is too heavy.
