What Makes This Session Effective

This session sharpens your snatch under moderate loads while building lower-body stability through back squats. The hang variations let you work on hip timing and overhead positioning at moderate loads. Expect to feel your core and upper back working overtime as you stabilize through each snatch complex. The back squat anchors the day, reinforcing the depth and torso angle you need to receive the bar securely.

Movement Glossary

Hang muscle snatch — The bar starts at the hang and you pull it directly overhead without dropping underneath until the lockout. The key is to keep the torso upright and drive the bar up with the arms while the hips slide forward.

Hang power snatch + LH snatch + snatch balance — A complex of three lifts listed by name in the programming: a hang power snatch, an LH snatch and a snatch balance. A snatch balance is a snatch-grip overhead squat done by dipping and pushing yourself under the bar. Each rep demands quick transitions and stable shoulders.

Snatch pulls — A pulling variation where you pull with full hip extension and a shrug and never catch the bar overhead. This builds explosive power and teaches you to finish the pull with height and speed.

Back Squats — The bar rests across your upper traps as you squat down and stand back up. Focus on depth, torso angle, and driving through the heels to maintain balance.

FAQs

Q: How should I approach the hang power snatch + LH snatch + snatch balance complex?

A: Treat it as one continuous movement. Move quickly between each phase—don’t pause at the top of the power snatch. The goal is to practice changing positions under load while keeping the bar close and the torso stable.

Q: What if I can’t hit the percentages on the snatch pulls?

A: Drop the load slightly and focus on speed and full extension. The intent is more important than the number on the plates. If you’re grinding, you’re missing the point.

Q: How do I know if my back squat depth is correct?

A: Your hip crease should drop below the top of your knee at the bottom. If you’re not getting there, adjust your stance width or ankle mobility before adding weight.

Q: Should I warm up differently for the snatch complexes versus the squats?

A: Yes. Spend more time on overhead mobility and hip activation before the snatches. Save heavier squat warm-ups for after you’ve moved the bar overhead a few times.
